“Lean protein is easy to overcook and dull to eat plain.”Why the air fryer suits protein.
About 25–30 g of protein at each main meal is a simple way to reach the amounts expert groups suggest for older and active adults. Chicken breast, white fish and tofu get you there, but they are easy to overcook and dull to eat plain.
The air fryer’s fast, dry heat browns the outside of chicken, fish, tofu and meatballs quickly, so they get color and crunch before the inside dries out. A thin coat of parmesan, panko or cornstarch turns crisp with a spoonful of oil instead of a pan of it. This book points that crunch at protein.
Every breakfast, lunch and dinner has 26 g of protein or more (39 g on average), from chicken, turkey, beef, pork, fish, shrimp, eggs, Greek yogurt, cottage cheese, beans and tofu.
Most recipes use 1–3 teaspoons of oil per serving, and the nutrition panel counts all of it. Dry coatings do the crisping instead of batter.
13 recipes are ready in 30 minutes or less, and the fresh dinners mostly take under 30 minutes of air-fryer time.
Each week has a cook plan: batch recipes make 4 servings for lunches and leftovers, and anything eaten later is marked for the freezer.
Every ingredient is matched to a USDA FoodData Central entry and added up by script. Every ID is printed in the book.
Grams with cups, spoons and ounces alongside. Air fryer temperatures in °C and °F, and safe internal temperatures for meat and fish.
Wet batters drip through the basket and never set the way they do in hot oil. Dry coatings are the air fryer’s way of making crunch. These are the four the book uses.
| Food | Temperature | Minutes | Notes |
|---|---|---|---|
| Chicken breast, 2 cm / ¾ in thick | 200 °C / 400 °F | 12–16 | Turn halfway; 74 °C / 165 °F |
| Salmon fillets | 200 °C / 400 °F | 8–10 | No need to turn |
| Shrimp, large | 200 °C / 400 °F | 6–8 | Until pink and opaque |
| Tofu cubes, cornstarch-coated | 200 °C / 400 °F | 14–16 | Shake twice |
| Egg cups, muffin-sized | 160 °C / 325 °F | 12–14 | Until just set |
Safe, not just crisp. A golden crust does not mean the middle is cooked. The book gives safe internal temperatures from the USDA Food Safety and Inspection Service and recommends an instant-read thermometer for chicken, turkey and burgers.

Tip: Reheat the chicken at 180 °C / 350 °F for 6–8 minutes to bring back the crunch (the microwave makes it soft).
Keeps: Fridge 3 days. Freeze cooked, cooled chicken up to 2 months; reheat from frozen at 180 °C / 350 °F for 12–14 minutes until piping hot (74 °C / 165 °F).

No. Every recipe gets its protein from ordinary foods: chicken, turkey, beef, pork, fish, shrimp, eggs, Greek yogurt, cottage cheese, beans and tofu.
The recipes are written for a basket of about 4–6 l / 4–6 qt. Smaller baskets just need more rounds; larger and dual-drawer models can cook both rounds at once. Oven-style air fryers with shelves may need a few extra minutes. You will also use silicone muffin cups, a ramekin and a small oven-safe dish that fit in your basket.
Every breakfast, lunch and dinner has 26 g of protein or more, 39 g on average. Plan days average about 135 g.
Days average about 1,563 kcal (from 1,420 to 1,723) across four meals: breakfast, lunch, dinner and a snack. Need more? Add bread, fruit, rice or potatoes and keep the protein.
Moderately. Days average about 108 g of net carbs. If you want fewer carbs, the book suggests swapping the rice and potatoes for extra broccoli, green beans or salad; the protein stays the same.
Partly. The breakfasts, the tofu bowls, the stuffed mushrooms and most snacks are already vegetarian, and the book has swaps for the rest, but most lunches and dinners use chicken, turkey, beef, pork or fish.
Each ingredient is matched to a specific USDA FoodData Central entry, and a script adds them up per recipe and per day. The ID for every ingredient is printed in the book. Figures are estimates: brands vary.
